Intermittent Fasting for Weight Loss: Schedules, Indian Diet Chart and What Research Says

By Balveer Singh Rathore, Editor · Last updated: September 26, 2026 · How we write

Intermittent fasting for weight loss means eating only within a set time window, such as 8 hours (16:8) or 12 hours (12:12). It works mainly by helping you eat fewer calories. Research shows it’s about as effective as ordinary calorie cutting, not better. It isn’t safe for everyone, including pregnant women, teens and people with eating disorders.

What is intermittent fasting?

Intermittent fasting (IF) is a pattern of eating, not a specific diet. Instead of deciding only what to eat, you also decide when to eat. Common methods:

MethodHow it worksGood for
12:12Eat within 12 hours, e.g. 8 am to 8 pmBeginners; close to a normal Indian routine
14:10Eat within 10 hours, e.g. 9 am to 7 pmA step up once 12:12 feels easy
16:8Eat within 8 hours, e.g. 12 pm to 8 pmThe most studied daily method
5:2Eat normally 5 days; about 500–600 kcal on 2 non-consecutive daysPeople who prefer fewer fasting days

Johns Hopkins Medicine notes that longer fasts of 24–72 hours aren’t necessarily better and may be dangerous.

How intermittent fasting causes weight loss

The main reason IF helps some people lose weight is simple: a shorter eating window usually means fewer meals and snacks, so you eat fewer calories. Fasting periods also lower insulin levels between meals, which lets the body use stored fat for fuel. But if you overeat during your eating window, you won’t lose weight.

What does research say about intermittent fasting for weight loss?

  • TREAT trial (JAMA Internal Medicine, 2020): 116 adults with overweight or obesity who ate only between 12 pm and 8 pm for 12 weeks lost about 0.94 kg, compared with 0.68 kg in the group eating 3 regular meals. The difference wasn’t significant, and a large share of the weight lost in the fasting group was lean mass.
  • NEJM trial (2022): 139 adults with obesity in China followed a calorie-restricted diet (1,500–1,800 kcal for men, 1,200–1,500 kcal for women), either with an 8 am–4 pm eating window or at any time. After 12 months, the fasting group lost about 8.0 kg and the calorie-only group about 6.3 kg, a difference that wasn’t statistically significant.

What this means: intermittent fasting is one useful way to cut calories, especially if fixed meal times suit you. It isn’t magic, and total calories and food quality still decide most of your results. Eating enough protein and doing strength training help protect muscle.

12:12 vs 14:10 vs 16:8: which is best for weight loss?

There’s no single best schedule. Start with 12:12 for 1–2 weeks. If you feel well, move to 14:10, and then 16:8 if you want. Choose the one you can follow most days. Earlier eating windows (for example 8 am to 4 pm or 9 am to 5 pm) fit your body clock better, but a 12 pm to 8 pm window is easier for many working people in India.

Tips to make intermittent fasting work

  • Break your fast with a proper meal that includes protein and fibre, not fried snacks or sweets.
  • Aim for protein at every meal: dal, paneer, curd, eggs, soya, chicken or fish. See our high-protein vegetarian foods guide.
  • Drink plenty of water. Plain tea or black coffee without sugar is fine while fasting.
  • Do strength training 2–3 times a week to protect muscle.
  • Keep your last meal 2–3 hours before bed.
  • Don’t compensate with a heavy, calorie-dense meal at the end of the window.

Side effects of intermittent fasting

In the first weeks, people commonly report hunger, headaches, irritability, low energy and acidity. These often settle as you adjust. Stop and speak to a doctor if you feel dizzy, faint, very weak or unwell.

Who should not do intermittent fasting

  • Children and teenagers under 18
  • Pregnant or breastfeeding women
  • People with type 1 diabetes, or type 2 diabetes on insulin or sulfonylurea tablets, because of the risk of low blood sugar, unless their doctor supervises it
  • Anyone with a current or past eating disorder
  • People with low body weight, or those on medicines that must be taken with food
  • People with kidney, liver or heart disease should check with their doctor first

Frequently asked questions

Does intermittent fasting work for weight loss?

It can, mainly because a shorter eating window helps many people eat fewer calories. But trials show it works about as well as regular calorie cutting, not better. In a 2022 NEJM trial, adding an 8-hour eating window to a calorie-restricted diet didn’t significantly increase weight loss over 12 months.

Which intermittent fasting schedule is best for beginners?

Start with 12:12, eating within a 12-hour window such as 8 am to 8 pm. After 1–2 weeks, you can move to 14:10 or 16:8 if you feel well. The best schedule is the one you can follow most days without overeating in your eating window.

How much weight can I lose with intermittent fasting?

It varies. In the TREAT trial, people doing 16:8 without other changes lost under 1 kg in 12 weeks. With calorie control, people in a 12-month NEJM trial lost about 8 kg. Results depend on total calories, food quality, activity, sleep and consistency.

Can I drink tea or coffee during intermittent fasting?

Yes, plain water, black coffee and tea without sugar or milk are generally fine during the fasting window. Adding milk, sugar or biscuits breaks the fast. Avoid too much caffeine on an empty stomach if it gives you acidity or jitters.

Is intermittent fasting safe for women?

Many healthy adult women can do it safely. It isn’t advised during pregnancy or breastfeeding, for teenagers, or for women with a history of eating disorders. If you have PCOS, diabetes, thyroid disease or irregular periods, talk to your doctor before starting.

Can people with diabetes do intermittent fasting?

Only with medical supervision. Fasting can cause dangerously low blood sugar in people taking insulin or certain tablets such as sulfonylureas. Johns Hopkins Medicine advises people with type 1 diabetes on insulin to avoid it. Your doctor may need to adjust your medicines.
