Walking for Weight Loss: How Many Steps, How Fast and a 4-Week Plan

Walking for weight loss works best as brisk walking (about 100 steps a minute) for 30–60 minutes on most days, combined with a small calorie deficit. A 70 kg person burns roughly 160 kcal in 30 minutes of brisk walking. For health, research links about 8,000–10,000 steps a day (under 60) and 6,000–8,000 (60+) with lower risk of early death.

Does walking really help you lose weight?

Yes, but mostly as part of a bigger plan. Walking burns extra calories, helps control appetite and blood sugar, and is easy on the joints. On its own, it usually leads to modest weight loss. Combined with eating a little less, it becomes much more effective. Learn how to set your target in our calorie deficit guide.

How many steps a day for weight loss?

There’s no magic number, but more steps help. A 2022 meta-analysis of 15 studies with nearly 50,000 adults, published in The Lancet Public Health, found the risk of early death kept falling with more steps and levelled off at about 6,000–8,000 steps a day for adults aged 60 and over, and about 8,000–10,000 steps for younger adults.

  • If you walk 3,000–4,000 steps a day now, add 1,000–2,000 steps a day each week.
  • Aim for 7,000–10,000 steps a day over time.
  • Short walks count: 10 minutes after each meal adds up to 30 minutes a day.

What is brisk walking?

Brisk walking is moderate-intensity activity. Research by Tudor-Locke and colleagues suggests a cadence of about 100 steps per minute is a practical sign of moderate intensity for adults. You should be breathing faster and able to talk, but not sing.

Tips to get more from your walks

  • Walk after meals to help blood sugar.
  • Use an incline (hills, stairs or a treadmill slope) to burn more without running.
  • Swing your arms and keep a tall posture.
  • Wear comfortable, supportive shoes.
  • In Indian summers, walk early morning or evening and carry water. See our summer hydration tips.
  • Bad weather or pollution? A home treadmill helps. See our treadmill buying guide.

Walking for weight loss for women

The plan works the same for women. Women with PCOS may benefit from regular walking plus strength training; the 2023 PCOS guideline suggests about 250 minutes a week of moderate activity for weight loss. See our weight loss workout for women at home.

Frequently asked questions

How much walking is needed to lose weight?

Most people benefit from 30–60 minutes of brisk walking on most days, combined with a small calorie deficit. That adds up to 150–300 minutes a week, matching WHO advice. Walking alone usually gives modest weight loss, so food choices matter as much as the walks.

How many steps a day to lose weight?

Aim to build up to 7,000–10,000 steps a day. A 2022 study found health benefits levelled off around 8,000–10,000 steps for adults under 60 and 6,000–8,000 for older adults. If you’re at 3,000 now, add 1,000–2,000 steps each week.

Is walking better than running for weight loss?

Running burns more calories per minute, but walking is easier on the joints and easier to do every day. For many beginners and heavier people, brisk walking is more sustainable. The best choice is the one you can keep doing consistently.

Can walking reduce belly fat?

Walking helps reduce overall body fat, including belly fat, when combined with a calorie deficit. You can’t target belly fat alone with any exercise. Regular brisk walking, strength training, good sleep and eating less sugar and refined carbs work together.

Is it better to walk in the morning or evening?

Both work. Walking after meals may help control blood sugar, and morning walks can be easier to fit in before the day gets busy. In hot weather, early morning or evening is safer. Choose the time you can stick to.

How many calories does a 30-minute walk burn?

A 30-minute brisk walk burns roughly 125–190 kcal for people weighing 55–85 kg. The exact amount depends on your weight, speed, incline and fitness. Walking uphill or faster burns more.
