Workout Plan for Men Over 40: 8-Week Plan to Lose Belly Fat and Build Strength

By Balveer Singh Rathore, Editor · Last updated: September 26, 2026 · How we write

The best workout plan for men over 40 combines strength training 3 days a week with 2–3 days of cardio such as brisk or incline walking, plus mobility work. Strength training matters most, because muscle mass declines by about 3–8% per decade after 30. Get a health check first if you’ve been inactive or have risk factors.

Why men over 40 need a different approach

  • Muscle loss: muscle mass decreases by roughly 3–8% per decade after age 30, which lowers metabolism and strength. Lifting weights slows and can reverse this.
  • Recovery takes longer: plan rest days and avoid going all-out every session.
  • Joints need care: choose controlled movements and warm up well.
  • Heart health: blood pressure, blood sugar and cholesterol problems become more common with age, so screening matters.

Check your waist, not only your weight

Belly fat is linked to diabetes and heart disease. For Asian Indian men, a 2009 national consensus set a waist circumference of 90 cm or more as a sign of abdominal obesity, and a BMI above 23 as overweight. A 2025 update from the India Obesity Commission now defines obesity using BMI along with waist size and health effects. Measure your waist at the navel before you start and every 2 weeks.

Health checks before you start

  • See a doctor first if you’ve been inactive for a long time, smoke, have diabetes, high blood pressure, heart disease, or chest pain, breathlessness or dizziness on exertion.
  • Ask about blood pressure, blood sugar (HbA1c) and a lipid profile if you haven’t had them checked recently.
  • Start easier than you think you need to. You can always add more next week.

Food, sleep and alcohol

  • Eat protein at every meal to protect muscle while losing fat: dal, paneer, curd, eggs, chicken or fish. See our protein foods list.
  • Cut back on sugary drinks, sweets and fried snacks, which add calories quickly.
  • Limit alcohol; it adds calories and affects sleep and recovery.
  • Sleep 7 or more hours; poor sleep increases hunger.
  • For a simple eating plan, see our Indian diet plan for weight loss or intermittent fasting guide.

You can’t burn belly fat from one spot with crunches. It goes down as overall body fat goes down. Read more in our belly fat guide. New to the gym? Follow our 12-week beginner gym plan.

Frequently asked questions

What is the best workout for men over 40 to lose belly fat?

Strength training 3 days a week plus brisk or incline walking on 2–3 days works well. Strength training protects muscle, which declines with age, and cardio adds calories burned. Belly fat drops as overall body fat drops, so diet and sleep matter as much as exercise.

Can men over 40 build muscle?

Yes. Men over 40 can build muscle and strength with regular resistance training, enough protein and good sleep. Progress may be a little slower than in your 20s, and recovery takes longer, so plan rest days and increase weights gradually.

How many days a week should a 40-year-old man work out?

Aim for about 5 active days: 3 strength sessions and 2–3 cardio sessions, with at least one full rest day. This fits the WHO’s advice of 150–300 minutes of moderate activity plus strength training on 2 or more days a week.

Is HIIT safe for men over 40?

For healthy men who have built a base of fitness, short intervals are generally fine. If you’ve been inactive or have heart disease, high blood pressure or diabetes, check with your doctor first. Build up with brisk walking for a few weeks before adding intervals.

What waist size is healthy for Indian men?

For Asian Indian men, a 2009 national consensus used a waist circumference of 90 cm or more as a sign of abdominal obesity. Measuring your waist regularly is a simple way to track belly fat. A doctor can assess your overall health risk.

Should men over 40 lift heavy weights?

They can, once form is solid. Start with moderate weights for 10–12 reps, then gradually move to heavier weights for 6–10 reps. The ACSM’s 2026 guidelines note heavier loads build strength best, but consistency and good technique matter most.
