Exercises to Lose Belly Fat: What Actually Works (Plus 5 Moves to Start)

The best exercises to lose belly fat work your whole body, not just your abs. No exercise burns fat from your belly alone: studies show ab exercises by themselves don’t reduce belly fat. What works is overall fat loss: regular cardio (150–300 minutes a week), strength training twice a week, a small calorie deficit, enough sleep and less sugar. Belly fat, especially the deep visceral fat, usually shrinks as total body fat falls.

Can you lose belly fat with exercise?

Yes, but not by exercising only your belly. Your body decides where it takes fat from during a calorie deficit, and you can’t target one spot. In a 2011 study published in the Journal of Strength and Conditioning Research, adults who did abdominal exercises for six weeks got stronger abs but had no significant drop in belly fat compared with a group that didn’t do them.

The good news is that the fat around your waist, especially visceral fat (the deeper fat around your organs), often responds well to general aerobic exercise and weight loss. It’s also the type of fat most linked to type 2 diabetes and heart disease, so shrinking your waist is worth doing for health, not just looks.

How to check if your belly fat is a health risk

Measure your waist at the level of your belly button, after breathing out normally. For people of South Asian origin, including Indians, a waist of 90 cm (about 35.5 in) or more for men and 80 cm (about 31.5 in) or more for women is commonly used to flag abdominal obesity. These cut-offs are lower than the ones used for Europeans because health risks start at smaller waist sizes. If you’re above them, it’s a good reason to speak with your doctor about blood sugar and blood pressure checks.

What actually reduces belly fat

What to doHow muchWhy it helps
Moderate cardio (brisk walking, cycling, dancing, swimming)150–300 min a week, or 75–150 min of vigorous activityBurns calories and is linked to lower visceral fat
Strength training (squats, lunges, push-ups, rows)At least 2 days a weekKeeps muscle while you lose fat, supports metabolism
Small calorie deficitAim to lose about 0.5 kg (1 lb) a weekFat loss happens only when intake is below what you burn
Cut sugary drinks and refined snacksKeep free sugars under 10% of daily caloriesSugar-sweetened drinks are an easy source of extra calories
Sleep and stress7–9 hours of sleep for most adultsPoor sleep makes it harder to control appetite

5 exercises to lose belly fat at home (no equipment)

This circuit works your whole body, raises your heart rate and strengthens your core. It won’t “melt” belly fat by itself, but as part of the weekly plan below it helps you burn calories and build muscle.

1. High knees (or marching in place)

Stand tall and drive your knees up toward hip height, one at a time, pumping your arms. Beginners can march briskly instead of jogging. Do: 30 seconds.

2. Bodyweight squats

Feet shoulder-width apart, push your hips back and bend your knees as if sitting in a chair, keeping your chest up and heels down. Stand back up. Do: 10–15 reps.

3. Reverse lunges

Step one foot back and lower until both knees bend to about 90 degrees, then push back to standing. Alternate legs. Hold a wall or chair for balance if needed. Do: 8–10 reps per leg.

4. Mountain climbers

Start in a high plank with hands under shoulders. Drive one knee toward your chest, then switch legs at a steady pace. Slow it down, or put your hands on a bench, if it’s too hard. Do: 20–30 seconds.

5. Plank

Rest on your forearms and toes (or knees) with your body in a straight line from head to heels. Brace your stomach and keep breathing. Do: 20–40 seconds.

How to do the circuit

  • Warm up for 5 minutes (easy marching, arm circles).
  • Do all 5 moves back to back, rest 60 seconds, then repeat 2–4 rounds.
  • Do the circuit 2–3 days a week, on days you’re not doing longer cardio.
  • Cool down and stretch for 5 minutes.

A simple weekly plan for beginners

DayActivity
MondayHome circuit above (20 min) + 15 min brisk walk
TuesdayBrisk walk or cycle, 30–40 min
WednesdayRest or gentle yoga/stretching
ThursdayHome circuit (20 min) + 15 min brisk walk
FridayBrisk walk, dance workout or swim, 30–40 min
SaturdayLonger walk or outdoor activity, 45–60 min
SundayRest

That adds up to roughly 180–230 minutes of activity a week, within the WHO’s recommended range. Increase gradually as you get fitter.

How long does it take to lose belly fat?

There’s no honest way to promise belly fat loss “in 1 week”. Early drops on the scale are often water. A realistic, sustainable pace is about 0.5 kg (1 lb) of weight loss a week, and many people notice their waistband getting looser within 4–8 weeks of consistent exercise and eating changes. Track your waist measurement every two weeks rather than weighing yourself daily.

Common mistakes that slow belly fat loss

  • Doing hundreds of crunches and skipping cardio and strength training.
  • Following crash diets that are hard to keep up and lead to regain.
  • Drinking calories: sweetened tea and coffee, juices, soft drinks, alcohol.
  • Buying “fat-burner” pills or belts. They don’t target belly fat, and some supplements carry safety risks.
  • Expecting results in days instead of weeks.

Frequently asked questions

Can I lose belly fat in 1 week?

Not in a meaningful way. In one week you may lose some water weight and feel less bloated, but real fat loss is gradual. A safe pace is about 0.5 kg a week. Combining regular cardio, strength training and a modest calorie deficit is what reduces belly fat over several weeks.

Do crunches burn belly fat?

Crunches strengthen your abdominal muscles but don’t burn the fat on top of them. Research on abdominal-only exercise programs found no significant reduction in belly fat. Use core exercises for strength and posture, and rely on whole-body exercise plus diet changes for fat loss.

What is the best exercise to lose belly fat?

There’s no single best exercise. The most effective approach combines moderate aerobic activity such as brisk walking for 150–300 minutes a week with strength training at least twice a week. Choose activities you enjoy, because consistency over months matters more than the specific exercise.

Is walking good for losing belly fat?

Yes. Brisk walking is an easy, low-injury form of aerobic exercise that counts toward the 150–300 weekly minutes recommended by the WHO. Combined with a calorie deficit, regular walking can help reduce overall body fat, including fat around the waist. Aim for a pace where you can talk but not sing.

Why is belly fat so hard to lose?

Belly fat can be stubborn because genes, hormones, age, sleep, stress and diet all affect where your body stores fat. It also tends to be among the last places some people lose fat from. Staying consistent with exercise, eating habits and sleep for several months usually brings steady results.

What waist size is healthy for Indians?

For people of South Asian origin, a waist of 90 cm or more in men and 80 cm or more in women is commonly used to flag abdominal obesity. These cut-offs are lower than those used for Europeans because health risks start at smaller waist sizes. Talk to a doctor if you’re above them.
