A good weight loss workout for women at home combines strength training 3 days a week with low-impact cardio 2–3 days a week, and builds up over 6 weeks. For weight loss, guidelines suggest about 250 minutes of moderate activity a week, plus muscle strengthening on 2 days. Exercise works best with a small calorie deficit.

How much exercise do women need to lose weight?
The WHO recommends 150–300 minutes of moderate activity a week for general health, plus strength training on 2 or more days. For weight loss, more is usually needed. The 2023 international PCOS guideline, for example, suggests 250 minutes a week of moderate activity or 150 minutes of vigorous activity, plus muscle strengthening on 2 non-consecutive days, to lose weight and prevent regain.
Exercise alone usually leads to modest weight loss. The biggest changes come from combining it with better eating habits, such as those in our Indian diet plan for weight loss.
Can you lose belly fat with exercise?
You can’t choose where your body loses fat. Crunches strengthen your core but don’t burn belly fat on their own. Belly fat goes down as your overall body fat goes down, through a calorie deficit, regular activity, good sleep and less stress. Read more in our guide to losing belly fat.
Before you start
- Check with a doctor first if you have heart disease, high blood pressure, diabetes, joint problems, are pregnant or have recently had a baby or surgery.
- Stop and get medical help if you feel chest pain, severe breathlessness, dizziness or faintness.
- Warm up for 5 minutes (marching on the spot, arm circles, bodyweight squats) and cool down with gentle stretches.
- Mild muscle soreness for 1–2 days is normal when you start. Sharp or joint pain is not: stop that exercise.

Tips for women with PCOS
- Regular exercise helps insulin sensitivity and overall health even if the scale moves slowly.
- Include strength training on at least 2 days a week, as the 2023 PCOS guideline recommends.
- Choose activities you enjoy so you can keep them up long term.
- Talk to your doctor or a dietitian about a plan that suits your health and medicines.
Exercising after pregnancy
According to the American College of Obstetricians and Gynecologists (ACOG), women who had an uncomplicated vaginal birth can usually start gentle exercise when they feel ready, while those who had a C-section or complications should check with their doctor first. Start with walking and pelvic floor exercises, and build up gradually towards 150 minutes a week. Avoid high-impact moves until your doctor or a physiotherapist says your core and pelvic floor are ready.
Habits that make the workout work
- Eat protein at every meal to protect muscle while losing fat. See our high-protein vegetarian foods.
- Add more daily steps: take stairs, walk after meals, walk during phone calls.
- Sleep 7 or more hours; poor sleep increases hunger.
- Track how clothes fit and your strength, not only your weight.
- Train around your menstrual cycle as you feel; there’s no need to stop, but lighter days are fine.
Frequently asked questions
What is the best weight loss workout for women at home?
A mix of strength training 3 days a week and low-impact cardio like brisk walking or dance on 2–3 days works well. Strength training protects muscle, while cardio adds calories burned. Build up gradually, and combine exercise with a small calorie deficit for the best results.
How many minutes should a woman exercise to lose weight?
For weight loss, guidelines such as the 2023 international PCOS guideline suggest about 250 minutes a week of moderate activity, or 150 minutes of vigorous activity, plus strength training on 2 days. If you’re starting from zero, begin with about 150 minutes and build up.
Can I lose weight in 6 weeks by working out at home?
Yes, many women lose some weight in 6 weeks, especially when they also eat a little less and move more through the day. The amount varies from person to person. A slow, steady loss is easier to maintain than a crash diet.
Will strength training make women bulky?
No. Building large muscles takes years of heavy training and lots of food. For most women, strength training creates a firmer, more toned look, improves posture and bone health, and helps maintain muscle while losing fat.
Is this workout safe for women with PCOS?
For most women with PCOS, yes. The 2023 international guideline recommends regular aerobic activity plus muscle strengthening on 2 days a week. Start gradually, and check with your doctor if you have other conditions or take medicines that affect blood sugar.
When can I start working out after delivery?
ACOG says that after an uncomplicated vaginal birth, many women can start gentle exercise when they feel ready. After a C-section or complications, ask your doctor first. Begin with walking and pelvic floor exercises and build up slowly before adding high-impact moves.
